Overhead barbell press

The standing overhead press is the best test of upper-body strength there is. It builds the shoulders and triceps, and because you are standing, your whole body has to brace to hold the weight.

Short answer

Start with the bar on your upper chest, hands just outside your shoulders, glutes and stomach tight. Press the bar straight up, moving your head back out of the way, then push your head through once the bar passes your forehead. Lower to your chest. 3 to 5 sets of 5 to 8 reps.

How to do it

1
Set the bar on your front shoulders. Hands just outside shoulder width, forearms vertical, elbows slightly in front of the bar.
2
Brace. Feet hip width, squeeze glutes and stomach so your lower back does not arch.
3
Press straight up. Move your head back slightly so the bar travels in a straight line past your face.
4
Finish overhead. Once the bar clears your forehead, push your head through so the bar ends over your mid-foot, arms locked.
5
Lower to the chest. Bring it back to the front of your shoulders under control.

What it should feel like

Shoulders and triceps driving the bar, glutes and core holding you rigid. Your lower back should not ache.

Common mistakes

Variations

Dumbbell shoulder press

Seated with dumbbells: easier to learn and friendlier on the shoulders.

Lateral raise

Isolates the side delts for width.

Incline dumbbell press

A pressing angle between bench and overhead.

Progress in small jumps; 2.5 lb (1 to 1.25 kg) per side is plenty once you are past the beginner stage. The simplest rule that works: add reps inside the range first, and once every set hits the top of the range, add weight next session. GymAdapt does this for you from the sets you log, and tells you why the target changed.

Questions people ask

What muscles does the overhead press work?

The front and side delts and triceps, with the upper chest, upper back and core helping to stabilize.

Standing or seated overhead press?

Standing trains the whole body to brace; seated lets you focus on the shoulders. Both build the delts.

Why does my lower back hurt when I press?

Usually you are leaning back. Squeeze your glutes and stomach and use a lighter weight.

How many sets and reps for overhead press?

3 to 5 sets of 5 to 8 reps for strength, or 3 sets of 8 to 12 for muscle.
