How to do it
What it should feel like
A good stretch across the chest at the bottom and the chest squeezing on the way up. Each side should feel like it is working equally.
Common mistakes
- Going too heavy to get them into place. If you cannot kick them up safely, the weight is too heavy for the set.
- Elbows flared to 90 degrees. This puts the shoulder in a bad spot. Keep them closer to 45 degrees.
- Cutting the range short. The stretch at the bottom is the main advantage of dumbbells. Use it.
- Dropping the dumbbells to the floor. Bring them back to your chest and sit up with them, or lower them carefully to the sides.
Variations
Lets you load heavier and progress in smaller jumps.
Raise the bench to target the upper chest.
Isolates the chest with straight-ish arms.
Sets, reps and programming
| Goal | Sets × reps | Effort | Rest |
|---|---|---|---|
| Muscle | 3–4 × 8–12 | 1–3 reps in reserve | 90–120 s |
| Strength | 3–5 × 4–8 | 2–3 reps in reserve | 2–3 min |
| Learning it | 2–3 × 10–12, light | Smooth reps, 2–3 s down | 60–90 s |
Most gyms jump 5 lb (2.5 kg) per dumbbell, which is a big step. Add reps first, then weight. The simplest rule that works: add reps inside the range first, and once every set hits the top of the range, add weight next session. GymAdapt does this for you from the sets you log, and tells you why the target changed.
Questions people ask
Is the dumbbell bench press better than the barbell bench press?
Neither is better. Dumbbells give more range and work each side on its own; the barbell lets you lift heavier. Many programs use both.
How do I get heavy dumbbells into position?
Sit with them on your thighs, lie back, and use your knees to kick them up as you go down.
Why is one side weaker?
Almost everyone has a stronger side. Dumbbells expose it. Match the reps to the weaker side and it usually catches up.
How many sets and reps for dumbbell bench press?
3 to 4 sets of 8 to 12 reps for muscle, stopping one to three reps short of failure.
