Dumbbell fly

The dumbbell fly isolates the chest by taking the triceps mostly out of the movement. It is not a lift to go heavy on; it is a stretch-and-squeeze exercise that works best after your main pressing.

Short answer

Lie on a flat bench with the dumbbells over your chest, palms facing each other and a soft bend in the elbows. Open your arms in a wide arc until you feel a stretch across the chest, then bring them back together the same way. 3 sets of 10 to 15 reps with light weights.

How to do it

1
Start over the chest. Lie back with the dumbbells above your chest, palms facing each other.
2
Lock in a soft bend. Bend the elbows slightly and keep that angle the whole set.
3
Open wide. Lower the dumbbells out to the sides in an arc, like hugging a big tree in reverse.
4
Stop at the stretch. Go down until the chest is stretched and the upper arms are about level with the bench, not lower.
5
Hug it back up. Bring the dumbbells back together over your chest along the same arc.

What it should feel like

A strong stretch across the chest at the bottom and the inside of the chest squeezing at the top. No pain at the front of the shoulder.

Common mistakes

Variations

Cable crossover

Constant tension through the whole range.

Pec deck fly

The machine version: easy to set up and safe to push hard.

Dumbbell bench press

The pressing movement for heavier loading.

Do it after your main press. Progress by adding reps before adding weight. The simplest rule that works: add reps inside the range first, and once every set hits the top of the range, add weight next session. GymAdapt does this for you from the sets you log, and tells you why the target changed.

Questions people ask

Are dumbbell flies good for the chest?

Yes, as an accessory. They stretch and isolate the chest well, but pressing should still be your main chest work.

How heavy should dumbbell flies be?

Light enough to keep the elbow angle fixed for 10 to 15 reps. Much lighter than your press.

Flies or pec deck?

Both work. The pec deck is easier to set up and keeps tension at the top; dumbbells give a bigger stretch at the bottom.

How many sets and reps for dumbbell flies?

2 to 3 sets of 10 to 15 reps, close to failure.
