How to do it
What it should feel like
Quads working hard and the upper back fighting to stay upright. Little to no lower-back strain.
Common mistakes
- Elbows dropping. The bar rolls forward and you tip over. Keep the elbows high.
- Gripping with the hands. The bar sits on the shoulders; the fingers just keep it there.
- Shallow reps. The front squat is meant to go deep. Work on wrist and ankle mobility.
- Losing the brace. Breathe and brace before every rep.
Variations
Lets you lift more weight.
Similar upright quad focus on a machine.
Single-leg quad and glute work.
Sets, reps and programming
| Goal | Sets × reps | Effort | Rest |
|---|---|---|---|
| Muscle | 3–4 × 8–12 | 1–3 reps in reserve | 90–120 s |
| Strength | 3–5 × 4–8 | 2–3 reps in reserve | 2–3 min |
| Learning it | 2–3 × 10–12, light | Smooth reps, 2–3 s down | 60–90 s |
Use lifting straps looped around the bar if your wrists will not allow a clean grip. The simplest rule that works: add reps inside the range first, and once every set hits the top of the range, add weight next session. GymAdapt does this for you from the sets you log, and tells you why the target changed.
Questions people ask
Front squat vs back squat?
The front squat is more upright and quad-focused; the back squat lets you lift heavier and uses more hips.
Why are front squats so hard on my wrists?
The clean grip needs wrist mobility. Use only your fingertips, crossed arms, or straps.
Are front squats better for your back?
Many people find them easier on the lower back because the torso stays more upright.
How many sets and reps for front squats?
3 to 5 sets of 4 to 8 reps.
